exhaling moving forward, knees bent back straight 
halfway lift inhale 
exhale release into down ward facing dog 
here ensure shoulders are rolled out and up towards your buttox 
knees bent hands and feet hip and shoulder-width apart fingers spread out 
pushing away from your hands towards your buttox 
pushing away from your feet heals down (as down as possible with knees slightly bent) up into your buttox
exhale pivot your feet back and bring your knees to the ground 
exhale move buttox forward into supported plank
inhale into a straight line from knees to hips to shoulders to the crown of the head 
exhale fold in elbows to the side of your body and dive down headfirst then chest then whole body onto the floor
flatten fleet inhale into sphinx pushing away from hands reaching into the crown of your head watch your lower back for pain 
if feeling pain back off and lower yourself a bit.
